TL;DR
Women take creatine the same way men do: 3g a day, every day, at any time. Most of the research has been done in men, but the research in women is growing, and the authorised claims apply to adults of either sex.
Key takeaways
- The dose is the same for women and men: 3g a day.
- Weight on the scale can rise slightly from water in muscle, not fat.
- Over 55 and doing resistance training? There is an authorised claim for you.
- Powder, gummies or Creatine Plus: pick the format you will stick with.
Creatine for women is one of the fastest-growing searches in sports nutrition, and for good reason. For years creatine was marketed as a bodybuilding product for men. It never was one. Your muscles use creatine the same way whoever you are, and the way to take it is the same too.
Is creatine good for women?
Creatine is one of the most studied supplements in sport. Most of that research was done in men, which is a fair criticism. But the research in women has grown a lot in the last decade. A 2021 review by Smith-Ryan and colleagues looked at creatine across women's lives, from early adulthood to after the menopause, and concluded that it is a well-tolerated supplement worth studying further in women. It also noted that women tend to have lower natural creatine stores than men.
What we can say, within UK rules, is the authorised claim, which applies to adults of either sex:
Creatine increases physical performance in successive bursts of short-term, high intensity exercise. The beneficial effect is obtained with a daily intake of 3g of creatine.
How much creatine should a woman take?
3g a day. The same as anyone else. There is no separate "female dose", and you do not need a smaller one. You do not need a loading phase either. A steady daily serving fills your muscle stores in about three to four weeks. Our creatine dosing guide goes into more detail.
When should women take creatine?
Whenever you will remember. Morning, evening, with breakfast or after a session. The research shows little difference between taking it before or after training. Read when to take creatine for the detail.
Will creatine make me gain weight or look bulky?
This is the question we hear most. Creatine draws water into your muscle cells. In the first few weeks some people see the scale move by around a kilogram. That is water inside the muscle, not fat, and not under the skin. Creatine does not add muscle on its own; training does that. Taking 3g a day will not make anyone "bulky".
If you track your weight, expect a small rise at the start, then a plateau. If you track how a set feels, that is the more useful number.
Creatine for women over 55
There is a second authorised claim that applies to adults over 55, women included:
Daily creatine consumption can enhance the effect of resistance training on muscle strength in adults over the age of 55 years. The beneficial effect is obtained with a daily intake of 3g of creatine in conjunction with resistance training.
The important words are "in conjunction with resistance training". Creatine supports the work; it does not replace it. Two or three strength sessions a week is enough to start.
Creatine and the menstrual cycle, pregnancy and breastfeeding
Researchers are studying creatine across the menstrual cycle and the menopause, but the evidence is still early. We will not make claims it does not support. If you are pregnant, breastfeeding or have a medical condition, speak to your GP or midwife before taking any supplement.
Which creatine is best for women?
The best creatine is the one you take every day. All of these give you the 3g serving:
- Creatine Monohydrate powder: unflavoured, mixes into anything, from about 6p a serving in the 1kg tub.
- Creatine Gummies: three gummies, no shaker, 30 servings a jar.
- Creatine Plus Electrolytes: 3g of creatine and a 175mg electrolyte complex in one flavoured drink.

Common questions about creatine for women
Does creatine make women gain weight?
You may see a small rise on the scale in the first weeks, from water held in muscle. It is not fat. Most people find their weight settles after that.
Can women take creatine every day?
Yes. Daily use is how creatine works. Take 3g a day, including rest days, at any time that suits you.
Is creatine safe for women?
Creatine has been studied for over 30 years in healthy adults of both sexes, and reviews have found it well tolerated at recommended intakes. If you are pregnant, breastfeeding or have a medical condition, check with your GP first. Read our guide to creatine safety for more.
Which is better for women: creatine gummies or powder?
Neither is better. The creatine is the same; the dose decides. Gummies are easier to take on the go, powder costs less per serving.
Do women need a loading phase?
No. A steady 3g a day fills your muscle stores in around three to four weeks, without the larger doses that can upset your stomach.
The bottom line
Creatine is for women too. Same dose, same timing, same evidence base for the authorised claims. Take 3g a day, pair it with training you enjoy, and give it a month.
